Light in the Room Keeping You Awake? Here’s How to Actually Sleep

You turn off the lamp, close your eyes, and wait. But the room is not really dark. A streetlight cuts through the blinds. Your partner's phone glows on the nightstand. The hallway night-light throws a thin line under the door. Your eyes pick it all up, and your brain decides the day is not over yet.

If there is light in the room and you cannot sleep, the problem is not that you are picky about darkness. Your nervous system uses light as a clock signal. Even small amounts at night can keep you alert and fragment your sleep. The good news: you do not need a perfectly black cave. You just need to remove the signal that says morning.

Why light in the room stops you from sleeping

Your eyes contain special cells called intrinsically photosensitive retinal ganglion cells. They do not care about shapes or colors. They care about brightness. When they sense light, they tell your brain's suprachiasmatic nucleus that it is daytime. That suppresses melatonin, the hormone that lets your body know sleep is allowed.

Even dim light can do this. A 2022 study from Northwestern University found that exposure to moderate light during sleep increased heart rate and reduced insulin sensitivity the next morning. The National Institute of General Medical Sciences explains that light is the strongest cue for the body's circadian clock.

The most common light sources that wake people up

Before you fix the room, identify the actual offenders. Most bedrooms have more light than the person in bed realizes:

  • Outdoor light through windows. Streetlights, car headlights, signs, and early sunrise.
  • Electronics. Phone chargers, routers, TVs on standby, air purifiers, smart speakers.
  • Under-door light. Hallways, bathrooms, or a partner staying up later than you.
  • Digital clocks. Bright displays face you all night.
  • Phone notifications. Even a flashing screen across the room pulls attention.
  • Partner reading in bed. A book light or bedside lamp keeps one person's circadian clock awake.

How to make the room dark enough to sleep

You do not need every source gone. You need the light that reaches your eyes while you are lying down to be low enough that your brain stops reacting to it.

1. Black out the windows

Opaque blackout curtains are the most reliable fix. If curtains let light leak around the edges, use a wraparound rod or Velcro strips to seal the sides. For a cheaper option, cut black poster board or cardboard to fit the window frame and press it in at night. A temporary, removable blackout film also works.

2. Cover or remove device LEDs

Electrical tape over router, charger, and speaker lights takes thirty seconds and removes dozens of tiny points of light. Move devices that cannot be covered out of your direct line of sight. A TV on standby should be unplugged at the wall or covered.

3. Block under-door light

A draft stopper or a rolled towel along the bottom of the door closes the brightest horizontal line in most bedrooms. This also helps muffle hallway noise.

4. Ditch or dim the clock

Turn the clock face down or switch to one with an auto-dimming display. Seeing the time at 2am is not useful information, and the light itself can keep you alert.

5. Use a sleep mask as backup

If you cannot fully black out the room, a contoured sleep mask that seals around your eyes is the next best thing. Look for one with a nose baffle so light cannot creep in from below. This is especially useful for travel, shared rooms, or shift workers sleeping during the day.

What to do when you cannot control all the light

Sometimes the light source is not yours to remove: a partner who reads late, a city streetlight, or a roommate. In that case, reduce the impact instead of removing it.

  • Position the light behind you. Light in front of your face is stronger than light behind your head.
  • Use red or amber bulbs in shared spaces. These wavelengths have the smallest effect on melatonin.
  • Wear the mask. It is better than lying awake because of light you cannot change.
  • Ask for a compromise. A bedside lamp aimed at the reader's book, not the room, makes a big difference.

What about screens?

Phone and tablet screens are bright and blue-shifted, which suppresses melatonin more than warm light. The bigger issue is not the color, though. It is that the screen keeps your brain engaged. News, messages, and videos keep the alert system on.

If you must use a device in bed, dim it to the lowest readable setting, use night mode, and hold it as far from your face as possible. Better: leave it outside the bedroom or face down and on silent. The best solution is to make the phone boring at night.
