It is the middle of the night. You were sleeping, and now you are not. Your eyes are open in the dark, your mind is already rehearsing tomorrow, and your body feels wired even though you are exhausted.
If you are awake at 3am and can’t sleep, the goal is not to force sleep. It is to lower the alert signal in your body so sleep can return on its own. That usually takes about five minutes.
Why the body wakes up and won’t let go
Around 3am, most people are in a lighter stage of sleep. You have already completed a couple of sleep cycles, so a small trigger can pull you to the surface: a sound, a temperature shift, a full bladder, a dip in blood sugar, or a small rise in cortisol.
The real problem is rarely the trigger. It is the response. Once your mind notices you are awake, it checks the time and starts running through obligations. That mental activity raises your heart rate and body temperature. Now you are properly awake, even though your body still needs rest.
The National Heart, Lung, and Blood Institute describes this pattern as a common form of insomnia: waking during the night and having difficulty returning to sleep.
The first rule: stop checking the clock
Clock-watching turns a neutral wake-up into a performance review. Seeing the time adds pressure, and pressure keeps you alert. Turn your phone face down, cover the clock, or move it out of reach. The time is not useful information at 3am.

Do this lying down, in the dark, with your eyes closed if you can. You do not need to do it perfectly.
1. Let the exhale lead (60 seconds)
Take a normal breath in through your nose, then exhale slowly through your mouth until your lungs feel empty. Let the next inhale arrive on its own. Repeat, keeping each exhale longer than the inhale.

2. Feel the bed hold you (60 seconds)
Notice where your body touches the mattress: heels, calves, hips, shoulders, back of the head. Pick one point and let it feel heavier on each exhale, then move to the next when you are ready. A wired body is usually bracing for something. Re-establishing contact with the surface beneath you interrupts that bracing.
3. Name slow sensations (60 seconds)
Silently name three things you can feel: the weight of the blanket, the coolness of the pillow, the rise of your ribs. Then name three things you can hear as quietly as possible. Then return to the breath. This gives your mind a neutral, boring job that lets sleep take over.
4. Put tomorrow in a parking lot (60 seconds)
A lot of 3am wake-ups come with a to-do list. Instead of solving anything, mentally place it outside your head: “I will handle this at 7am.” If the same thought keeps returning, keep a notebook by the bed, write it down, close the notebook, and return to the exhale.
5. Stay still and horizontal
If you are awake but calm, stay in bed. Movement and bright light tell your brain the day has started. Keep your eyes closed and your body still. Sleep usually returns within ten to twenty minutes once the alert signal drops.
What to do if you are still awake after 20 minutes
Sometimes the alert is too loud. If you feel genuinely awake, not drowsy, get out of bed and do something low-stimulation in dim light: read a paperback, fold laundry, or sit quietly. Do not scroll. Do not turn on bright lights. Return to bed only when your eyelids feel heavy.

How to make 3am wake-ups less common
